The Question Being Asked
Muscle protein synthesis (MPS) rises after a protein-containing meal, peaks within a couple of hours, and then declines — a pattern sometimes described as needing to be “triggered” repeatedly through the day for maximal muscle growth. That observation has led to a genuinely useful question: does spreading protein evenly across several meals build more muscle than eating the same total amount concentrated into one or two large meals? The short answer is that distribution has a real, measurable effect on 24-hour MPS — but a much smaller effect on actual long-term muscle growth than the emphasis it gets would suggest.
The Evidence
A controlled feeding trial (Mamerow et al., Journal of Nutrition, 2014) directly compared identical total daily protein either distributed evenly across three meals or skewed heavily toward dinner, and found the evenly distributed pattern stimulated 24-hour muscle protein synthesis roughly 25% more than the skewed pattern — a clear, statistically significant difference in the acute MPS response.
A separate trial (Areta et al., Journal of Physiology, 2013) tested three feeding patterns after a bout of resistance exercise — the same total protein given as two large boluses, eight small pulses, or four moderate 20g portions every 3 hours — and found the moderate, evenly spaced pattern produced the highest cumulative muscle protein synthesis over the following 12 hours.
This is where the important caveat comes in: both studies measured acute muscle protein synthesis over hours, which is a useful mechanistic signal but not the same thing as measured muscle growth over months. When researchers have looked at protein timing and distribution's effect on actual hypertrophy outcomes rather than short-term MPS, the effect shrinks substantially. A review and meta-regression (Schoenfeld & Aragon, Journal of the International Society of Sports Nutrition, 2018) concluded that once total daily protein intake is equated between groups, meal frequency and distribution have at most a modest additional effect on measured hypertrophy — meaningfully smaller than the effect of simply hitting an adequate total daily amount in the first place.
How to Actually Use This
Total daily protein intake is the priority — get that number right before worrying about timing at all (see the TDEE & macro calculator for a target based on your bodyweight and goals). Once total intake is covered, distributing that protein across 3-4 meals of roughly 0.4g/kg bodyweight each is a reasonable, evidence-consistent default that captures most of the available benefit without requiring rigid meal timing. There's no evidence that missing this “ideal” pattern on a given day meaningfully costs you muscle — this is a second-order optimization worth applying once the fundamentals (total protein, total calories, training consistency) are already dialed in, not something to stress about before they are.
